Stay hydrated
Water supports performance, recovery, digestion, and overall health.

Step 4 · Protein first
1 g / lb goal weight
Hit your target
1 gram of protein per pound of goal body weight, every day.
Spread it out
3–5 feedings daily, 20–40 grams per meal.
Choose quality
Meats, eggs, dairy, fish, and lean poultry first.
Use supplements strategically
Whole foods first, supplements to fill the gaps.
Time it right
Protein around training and throughout the day.
Carry options
Keep portable protein sources on hand.
Step 5 · Sleep 7–8 hours
Consistent schedule
Same bedtime and wake time every day, even weekends.
Limit screens
Phones, tablets and computers off 60–90 minutes before bed.
Dim the lights
Lower evening lighting supports melatonin.
Cool and dark room
65–68°F (18–20°C). Blackout curtains if needed.
Pre-sleep routine
Read, stretch, meditate, or take a warm shower.
No late stimulants
No caffeine 6–8 hours before bed. Limit nicotine and alcohol.
Manage stress
Journal, breathe deeply, or pray before bed.
How to track progress

Waist measurement
At the belly button, weekly, same conditions.
Strength & performance
Track lifts, reps, and loads.
Progress photos
Front, side, and back every 2–4 weeks.
How you feel

Consistency
